Summer is winding down, routines are shifting, and back-to-school season is officially in full swing. Between packing lunches, managing after-school schedules, and keeping up with work, getting a nutritious AND flavorful dinner on the table can feel overwhelming.

When time and energy are low, it’s easy to reach for convenience foods that may be high in sodium and artificial preservatives. But eating well should not require spending two hours in the kitchen every night. At Konay Spice Shop, we’re all about helping you simplify your grocery list, make the most of your ingredients, and create meals that taste like they were prepared by a chef, without the extra stress.

This week’s plan is a 5-Day Plant-Forward “Cook Once, Eat 3 Ways” Meal Plan. With a few versatile ingredients prepped ahead of time, you can move through Monday through Friday with less dinner panic and more flavor. Plus, your leftovers become easy lunches, wraps, salads, and grain bowls for the next day.


Meal-Prep Shopping List

 

Produce and fresh goods
1 large head cauliflower
5 medium sweet potatoes
1 bunch kale
1 bag spinach
1 bag romaine or mixed greens
1 small bag shredded cabbage or coleslaw mix
1 package mushrooms
2 bell peppers
1 cucumber
1 pint cherry tomatoes
2 avocados
3 lemons
3 limes
1 large yellow or red onion
1 bunch fresh cilantro
1 bunch fresh parsley
1 bulb garlic
1 bag shredded carrots
Optional: fresh jalapeño for nachos

Proteins and dairy
2 cans chickpeas
2 cans black beans
1 can white beans
1½ to 2 pounds chicken breast or thighs
1 pound steak strips or flank steak
1 pound ground beef
1 dozen eggs
Plain Greek yogurt
Goat cheese or dairy-free queso
Optional: shredded cheese for nachos

Pantry and staples
Quinoa or jasmine rice
Pasta of choice
Whole-wheat pitas or flatbread
Large spinach wraps
Corn tortilla chips
Hummus
Tahini
Sweet corn, frozen or canned
Olive oil
Avocado oil
Salted butter
Optional: low-sodium broth or stock for extra flavorful grains

The Sunday Batch Prep

 

Set aside about 45–60 minutes on Sunday to prep the core ingredients for the week. You can roast the vegetables while grilling your proteins and preparing a few simple staples.

1. Golden Girl Chickpeas, Cauliflower (+CHICKEN)
Toss 2 cans of drained and rinsed chickpeas and 1 head of chopped cauliflower with:
- 2 tablespoons olive oil
- 2½ tablespoons Konay Golden Girl
* Optional: a squeeze of lemon juice

Roast at 400°F for 25–30 minutes, until the cauliflower is tender and caramelized and the chickpeas are lightly crisp. For an extra protein option, marinate chicken in plain Greek yogurt, lemon zest, lemon juice, and Golden Girl. Bake or grill it alongside your vegetables.

2. Cabin Feverrr Sweet Potatoes and Black Beans (+STEAK)
Toss 3 diced sweet potatoes and 1 can of drained and rinsed black beans with:
- 2 tablespoons avocado oil
- 2 tablespoons Konay Cabin Feverrr

Roast on a second sheet pan at 400°F for 25–30 minutes. Add sliced bell peppers to the pan if you would like to use them for Tuesday’s nachos or grain bowls.
Season steak strips with Cabin Feverrr and grill or pan-sear for a hearty optional addition to your meals.

3. Herb’ert Lemon Chicken and Mushrooms
Season chicken with Konay Herb’ert, fresh lemon juice, lemon zest, and olive oil. Grill, bake, or pan-sear until cooked through. While the chicken rests, sauté sliced mushrooms with a little olive oil, Herb’ert, and fresh garlic. Store both separately for pasta night, grain bowls, and wraps.

4. Cabin Feverrr and Pink Lady Meatballs
Mix ground beef with minced fresh garlic, chopped parsley, and Cabin Feverrr. Roll into meatballs and pan-fry until browned.
In the same skillet, sauté sliced onions until deeply caramelized. Add the meatballs back to the pan with a light sprinkle of Pink Lady and simmer together until fully cooked and flavorful.

5. Salad and Bread Essentials
- Boil eggs for quick lunch add-ons.
- Wash and chop your greens, cabbage, cucumbers, and herbs.
- Pick up whole-wheat pita or flatbread.
*For an easy naan-style garlic bread, melt salted butter with Herb’ert and fresh garlic, then brush it over warm pita or flatbread.


 

The 5-Day Meal Plan


Monday: Build a bowl with Golden Girl chickpeas and cauliflower, Golden Girl chicken, cooked quinoa or jasmine rice, a dollop of plain Greek yogurt, and a squeeze of lemon.

Next-day lunch: Fill a whole-wheat pita with leftover chickpeas, cauliflower, chicken, spinach, cucumber, and hummus. It is a fast, satisfying lunch for busy mornings.

Tuesday: Layer corn tortilla chips with Cabin Feverrr sweet potatoes, black beans, sliced steak, and peppers. Bake until warmed through, then top with shredded cabbage, avocado, cilantro, and a squeeze of lime.

Next-day lunch: Add leftover sweet potatoes, black beans, steak, cherry tomatoes, and boiled eggs to a bed of romaine. Finish with olive oil, lime juice, and a pinch of Cabin Feverrr.

Wednesday: Cook your favorite pasta. While it cooks, sauté 3 minced garlic cloves, chopped kale, sautéed mushrooms, and 1 can of rinsed white beans in olive oil. Toss with the pasta, a splash of pasta water, and 2 tablespoons of Herb’ert. Serve with sliced Herb’ert lemon chicken and warm garlic pita.

Next-day lunch: Pack the leftover pasta cold with a side of garlic pita or flatbread. The garlic, herbs, and olive oil become even more flavorful overnight.

Thursday: Combine remaining veggies in your fridge like the roasted chickpeas, cauliflower, sweet potatoes, black beans, mushrooms, and proteins over mixed greens, rice, or quinoa. Top with meatballs and caramelized onions. Finish with a quick tahini-lemon dressing, or use your favorite dressing.

Next-day lunch: Fill a large spinach wrap with leftover grains, vegetables, shredded carrots, meatball crumbles, and greens. Press in a dry skillet for about 2 minutes per side, until golden and crisp.

Friday: Slice 2 sweet potatoes into thin rounds and roast until tender with crisp edges. Top with crumbled leftover meatballs, black beans, corn, and goat cheese or dairy-free queso. Bake for 5 minutes, then serve family-style with cilantro, avocado, and lime.
